Hemp has a reputation as a seedy, high fiber superfood, so it’s natural to expect hemp milk to carry some of that. Most cartons don’t: Manitoba Harvest’s unsweetened hemp milk lists less than 1 gram of fiber per cup.
The reason starts with the seed. Hemp milk is made from shelled hemp seeds, often sold as hemp hearts, and USDA lists just 1 gram of fiber in 3 tablespoons of them.
Hemp milk fiber, carton by carton
These figures come from brand labels submitted to USDA FoodData Central, with hulled hemp seeds for comparison.
| Drink or food | Serving | Fiber | Calories | Protein | Sugar |
|---|---|---|---|---|---|
| Manitoba Harvest Unsweetened Chocolate | 1 cup | under 1 g | 60 | 2 g | 0 g |
| Living Harvest Tempt Unsweetened | 240 g | not declared | 80 | 2 g | 0 g |
| Elmhurst Vanilla Milked Hemp | 8 fl oz | 2 g | 100 | 2 g | 3 g (2 g added) |
| Daily Greens Vanilla Hemp Milk | 16 fl oz bottle | under 1 g | 220 | 7 g | 22 g |
| Go Beyond Flax Hemp Unsweetened | 8 fl oz | 0 g | 45 | 2 g | 1 g |
| Hulled hemp seeds | 3 tbsp (30 g) | 1 g | 170 | 9 g | not compared |
Elmhurst is the only carton that reaches 2 grams, and its ingredients explain it. Alongside “hemp cream (filtered water, hemp seeds),” it lists whole grain oats, which add both fiber and carbohydrates.
Go Beyond’s flax hemp drink is a different product entirely. Its base is water with flax and hemp oils plus brown rice solids, so there are no whole seeds to supply fiber at all.
Myth: hemp seeds are a fiber powerhouse
Fact: hulled hemp seeds are mostly protein and fat. USDA lists 4 grams of fiber per 100 grams, compared with 31.6 grams of protein and 48.8 grams of fat.
Hemp in other forms can look very different. A hemp protein powder from Bob’s Red Mill lists 11 grams of fiber per 31 gram scoop.
That gap suggests much of hemp’s fiber sits in the parts removed when seeds are shelled. Hemp milk is made from the shelled seeds, so it starts from the low fiber side of the plant.
Why so little fiber reaches the carton
Mayo Clinic describes fiber as the parts of plant foods your body can’t digest, and notes that processed foods usually carry less of it than the whole foods they come from. Hemp milk is shelled seeds blended into a lot of water.
Living Harvest lists a “hemp nut base (filtered water and shelled hemp seed)” followed by vanilla, sunflower lecithin, minerals and vitamins. At 80 calories per serving, there simply isn’t much seed in each glass.
Even if every bit of the seed’s fiber made it into the carton, a light hemp milk would still land well under a gram per cup.
Omega fats: hemp’s real strength
Hemp seed stands out for its fat profile. USDA lists 3.0 grams of alpha linolenic acid, the plant omega 3 called ALA, in 3 tablespoons of hulled hemp seeds, along with 8.2 grams of omega 6 linoleic acid.
The NIH Office of Dietary Supplements sets the adequate intake for ALA at 1.6 grams a day for men and 1.1 grams for women. Three tablespoons of hemp seeds cover that easily.
Your body can convert only small amounts of ALA into the longer omega 3s EPA and DHA, according to ODS. ODS lists flaxseed, chia seeds and walnuts among plant sources of ALA, and USDA’s numbers show hulled hemp seeds belong in that group too.
Hemp milk labels don’t list ALA separately, so it’s hard to know how much reaches each cup. Living Harvest lists 8 grams of fat with 0 grams saturated, which points to mostly unsaturated fat from the seeds.
Hemp seed milk nutrition beyond fat
Protein is modest in most hemp milks, at about 2 grams per cup. Daily Greens is the exception at 7 grams, but that’s per 16 ounce bottle with 220 calories and 22 grams of sugar from coconut nectar.
Calcium depends on fortification. Manitoba Harvest lists 300 milligrams per cup, about 23% of the Daily Value, while Elmhurst and Daily Greens list only 20 milligrams.
Sodium is moderate, from 55 milligrams in Elmhurst’s carton to 125 milligrams in Living Harvest’s. Manitoba Harvest also adds zinc, vitamin B12, vitamin D2 and riboflavin.

Hemp hearts versus hemp milk
If you like hemp, eating the seeds gives you far more than the milk. Three tablespoons of hulled hemp seeds bring 9 grams of protein, 210 milligrams of magnesium and 3 milligrams of zinc.
That magnesium figure is about half of the 420 milligram Daily Value, and the zinc is about 27%. A cup of light hemp milk can’t come close on any of those.
Hemp hearts are still low in fiber, though. To raise the fiber, pair them with foods that carry plenty of it.
Homemade hemp milk, by the numbers
Hemp hearts are soft enough to blend smoothly, so homemade hemp milk can skip straining. That keeps everything from the seed in the glass.
Blend 3 tablespoons of hemp hearts with 3 cups of water and each cup holds under half a gram of fiber, about 57 calories and around 1 gram of ALA. Fiber stays low, but the omega 3 per cup is easy to estimate because you know exactly how much seed went in.
Add a pitted date or a little vanilla if you want sweetness, and keep it in the fridge for a few days.
Sweetened and flavored hemp milks
Sugar varies a lot between cartons. Manitoba Harvest’s unsweetened chocolate version uses cocoa and lists 0 grams of sugar, while Elmhurst Vanilla lists 2 grams of added cane sugar, about 4% of the Daily Value.
Daily Greens Vanilla is the sweetest in our group, with 22 grams of sugar in a 16 ounce bottle from coconut nectar. That’s a lot for a drink with under a gram of fiber, so it works better as an occasional treat.
Hemp milk among vegan beverages
On fiber, hemp milk sits with almond, cashew, coconut and rice milk, all under about 1 gram per cup. The oat milks we checked list 1 to 2 grams, and Silk’s soy labels list up to 2 grams.
On protein, soy milk at 7 to 9 grams and pea milk at 8 grams lead the field. Hemp milk’s 2 grams per cup puts it ahead of almond and rice milk but well behind those two.
Calories run from 45 to 100 per cup in the unsweetened and lightly sweetened cartons here. That places hemp milk between unsweetened almond milk at about 39 calories and oat milk at about 110, so it fits easily into a light breakfast or coffee.
A hemp milk smoothie, counted
Picture a breakfast smoothie with a cup of unsweetened hemp milk, a cup of frozen raspberries and a tablespoon of ground flaxseed. The raspberries bring 8.0 grams of fiber and the flax 2.8 grams, using Dietary Guidelines values.
Add a tablespoon of hemp hearts and the glass carries roughly 11 grams of fiber, plus omega 3 fat from both the flax and the hemp. The hemp milk itself contributes under a gram.
More ways to pair hemp milk with fiber
- Chia pudding: two tablespoons of chia seeds (8.2 g) set in hemp milk overnight bring fiber and more ALA together.
- Bran flakes and pear: three quarters of a cup of bran flakes (5.5 g) with hemp milk and a diced pear (5.5 g) gives about 11 grams.
- Pumpkin seed oatmeal: half a cup of oat bran (2.9 g) cooked in hemp milk and topped with an ounce of pumpkin seeds (5.2 g) lands near 8 grams.

Hemp milk in your fiber day
Mayo Clinic suggests about 25 grams of fiber a day for women and 38 grams for men up to age 50. A cup of hemp milk adds almost nothing toward either, so your meals have to carry the fiber.
Mayo Clinic also recommends adding fiber gradually and drinking plenty of fluids, since too much too fast can cause gas, bloating and cramping. A hemp milk smoothie is an easy, gradual place to start.

A quick rule for choosing hemp milk
If you want a light drink with calcium, pick an unsweetened, fortified hemp milk with at least 20% of the Daily Value for calcium and 0 grams of added sugar.
If you want the omega 3 benefits of hemp, sprinkle hemp hearts on your food rather than counting on the carton. If you want fiber, choose a carton with oats in the ingredients or, better, add berries, chia or flax to the glass.
Hemp milk fiber: common questions
Does hemp milk have fiber?
Very little. Most hemp milks list under 1 gram per cup, though Elmhurst’s version lists 2 grams because it includes whole grain oats.
Are hemp seeds high in fiber?
Not hulled hemp seeds. USDA lists about 1 gram of fiber in 3 tablespoons, along with 9 grams of protein.
Is hemp milk a good source of omega 3?
The seeds are. Three tablespoons of hulled hemp seeds have about 3 grams of ALA, but hemp milk labels don’t list how much reaches each cup.
How much protein is in hemp milk?
About 2 grams per cup in most cartons. That’s more than almond or rice milk but far less than soy or pea milk.
Does hemp milk have calcium?
Fortified versions do. Manitoba Harvest lists 300 milligrams per cup, about 23% of the Daily Value, while some brands list only 20 milligrams.
Is hemp milk better than almond milk?
It’s similar on fiber and slightly higher in protein. Both are best paired with high fiber foods.
How can I add fiber to hemp milk?
Blend in fruit and seeds. A cup of raspberries and a tablespoon of ground flaxseed add about 10.8 grams of fiber to a glass.
