Protein Shakes With Fiber

Protein shakes fiber counts split into two camps: plant based bottles like OWYN and Muscle Milk Zero Sugar list 5 to 6 grams, while popular milk based shakes list 1 gram or less. Inulin on the ingredient list doesn’t guarantee a high number, so the fiber line on the panel is the one to check.

Spotting inulin, a plant fiber, on a protein shake label makes it easy to assume the bottle is a good fiber source. Premier Protein’s vanilla shake lists inulin among its ingredients and still declares just 1 gram of fiber per bottle.

Protein shakes fiber totals depend on how much fiber the maker adds and which kind. Among the ready to drink shakes in USDA FoodData Central, the plant based and zero sugar bottles land at 5 to 6 grams, while milk based favorites sit at 1 gram or under.

Below are the label numbers, the fiber ingredients behind them, and how a shake fits into muscle recovery without leaving fiber behind.

Protein shakes fiber, bottle against bottle

Each row comes from the record the brand submitted to USDA.

Shake (1 bottle)CaloriesProteinFiberSugarsSodium
OWYN Plant 32 g Protein, Chocolate (330 ml)20032 g6 g0 g320 mg
OWYN Dark Chocolate Protein Shake (330 ml)17020 g5 g4 g added250 mg
Muscle Milk Zero Sugar Protein Shake (330 ml)16025 g5 g0 g230 mg
Premier Protein Vanilla (345 ml)16030 g1 g1 g230 mg
Orgain Organic Protein, Vanilla Bean (420 ml)15026 gLess than 1 g1 g290 mg
Core Power Chocolate (240 ml)17018 gLess than 1 g18 g115 mg

The top three all clear 5 grams. The other three are strong on protein and close to zero on fiber.

Core Power is the outlier on sugar. Its ingredient list puts cane sugar and honey right after lowfat milk, which explains the 18 grams of sugar in a 240 ml bottle.

Where the fiber in a protein shake comes from

Fiber in these bottles is added on purpose, and the ingredient lists show which kind each maker chose.

  • OWYN Plant 32 g: pea fiber, plus a gellan and acacia gum blend.
  • OWYN Dark Chocolate: vegetable fiber, along with guar gum.
  • Muscle Milk Zero Sugar: soluble corn fiber.
  • Premier Protein and Orgain: inulin, in amounts that leave the total at about 1 gram or less.

The FDA recognizes guar gum as a dietary fiber and has said it intends to add inulin, acacia and mixed plant cell wall fibers such as sugar cane and apple fiber. Manufacturers can count those on the label while the rules are updated.

Soluble corn fiber and pea fiber are not named on the FDA’s list, so the label doesn’t tell you which category they fall under. The total on the panel is still the most useful number for comparing bottles.

Fiber per 100 calories

Dividing fiber by calories shows how much each shake gives you for the energy it adds to your day.

ShakeFiber per 100 caloriesProtein per 100 calories
Muscle Milk Zero Sugar3.1 g15.6 g
OWYN Plant 32 g3.0 g16.0 g
OWYN Dark Chocolate2.9 g11.8 g
Premier Protein Vanilla0.6 g18.8 g
Orgain Organic ProteinUnder 0.7 g17.3 g
Core Power ChocolateUnder 0.6 g10.6 g

Premier Protein delivers the most protein per calorie, while the OWYN and Muscle Milk bottles pair solid protein with about five times the fiber. Which one wins depends on what your day is missing.

Plant based, whey and milk shakes

The three highest fiber bottles in the table are plant based or built on a zero sugar formula. OWYN uses a pea and pumpkin seed protein blend, which makes it a fit for vegans and anyone avoiding dairy.

Cleveland Clinic notes that vegans and vegetarians can choose soy, pea or hemp protein, and describes soy as a complete protein. It also points out that whey protein isolate is almost 100% lactose free, which helps people who are lactose intolerant.

Milk based shakes like Core Power and Premier Protein bring other strengths. Premier lists 650 mg of calcium per bottle, 50% of the Daily Value, and Core Power lists 500 mg.

Sodium, iron and the rest of the panel

Sodium in these shakes runs from 115 mg in Core Power to 320 mg in OWYN Plant 32 g. The higher figure is about 14% of the FDA’s 2,300 mg Daily Value, worth noting if you drink more than one bottle a day.

OWYN’s Dark Chocolate shake lists 5 mg of iron, 28% of the Daily Value, a notable amount for a drink. OWYN Plant 32 g goes a step further on its ingredient list, adding a greens blend of spinach, kale and broccoli.

How much protein muscle recovery actually calls for

Cleveland Clinic dietitian Kate Patton recommends drinking a protein shake after a workout, ideally within an hour, when the body uses protein to rebuild muscle. She notes the baseline recommendation of 0.8 grams per kilogram of body weight, about 20 grams per meal, and says people building muscle may need roughly double.

Mass General Brigham cites a range of 1.2 to 1.7 grams per kilogram a day from the Food and Nutrition Board and the American College of Sports Medicine. For a 150 pound (68 kilogram) person, that works out to about 82 to 116 grams.

After exercise, Mass General Brigham advises at least 15 to 25 grams of protein within 2 hours. It adds that amounts above 40 grams showed no extra benefit right after a workout.

Every shake in the table falls inside or above that post workout window, from 18 grams in Core Power to 32 grams in OWYN Plant 32 g. A larger dose is not needed for repair, so fiber and sugar become the more useful tiebreakers.

One post workout bottle, two ways

Picture finishing a morning strength session and reaching for a shake before work. Here is how two routes compare.

Post workout choiceProteinFiberCalories
Premier Protein Vanilla on its own30 g1 g160
Premier Protein Vanilla plus 1 cup raspberries30 g9 gAbout 224
Muscle Milk Zero Sugar on its own25 g5 g160
Muscle Milk Zero Sugar plus 1 cup raspberries25 g13 gAbout 224

A cup of raw raspberries adds 8 grams of fiber and about 64 calories, according to USDA data. That turns the low fiber shake into a 9 gram breakfast and lifts the higher fiber bottle to 13 grams.

Harvard’s Nutrition Source explains that fiber helps regulate the body’s use of sugars, which keeps hunger and blood sugar in check. That makes the fruit side useful on mornings when the shake has to carry you to lunch.

A label checklist for high fiber protein shakes

  • Fiber of 5 grams or more puts a shake near the top of the ready to drink range.
  • Added sugar varies from none to 4 grams in these bottles, while Core Power reaches 18 grams of total sugar.
  • Sugar alcohols such as erythritol appear in some shakes, including the Orgain bottle, and Cleveland Clinic notes they can cause bloating and gas.
  • Proprietary blends hide exact ingredients, and Cleveland Clinic advises avoiding them.
  • Third party testing seals, such as NSF International or Informed Choice, show an outside lab has checked the product.

The caveat that comes with any bottle

Cleveland Clinic points out that protein shakes are not regulated by the FDA, which is why it recommends looking for third party testing. Mass General Brigham adds that labels are worth checking for added sugar, heavy metals and long lists of unfamiliar ingredients.

Mass General Brigham also notes that people with chronic kidney conditions should limit protein and talk with their doctor first. For everyone else, a shake with 5 or more grams of fiber is a useful recovery tool, and a low fiber one works best with fruit on the side.

Protein shakes and fiber: questions people ask

Do protein shakes have fiber?

Some do. Plant based and zero sugar shakes such as OWYN and Muscle Milk Zero Sugar list 5 to 6 grams, while many milk based shakes list 1 gram or less.

Which protein shake has the most fiber?

Of the shakes we compared, OWYN Plant 32 g Chocolate has the most, at 6 grams per bottle.

Does Premier Protein have fiber?

A little. The vanilla shake lists 1 gram of fiber per bottle, even though inulin appears in the ingredients.

How much protein do you need after a workout?

Mass General Brigham advises at least 15 to 25 grams within 2 hours of exercise. It notes that more than 40 grams showed no extra benefit right after a workout.

Is it okay to drink a protein shake every day?

For most people a daily shake can fit, as long as total protein suits your needs. Mass General Brigham advises people with chronic kidney conditions to limit protein and check with a doctor.

Can I add fiber to a protein shake?

Yes. Blending in or eating 1 cup of raspberries adds about 8 grams of fiber, according to USDA data.

Why do some protein shakes cause bloating?

Some contain sugar alcohols such as erythritol, which Cleveland Clinic says can cause bloating and gas.
