The Fiber-Rich Grains
These grains deliver the most fiber per serving:
- Barley: 6g per cup (cooked)
- Quinoa: 5g per cup (cooked)
- Oats: 4g per cup (cooked)
- Brown rice: 3.5g per cup (cooked)
- Whole wheat pasta: 6g per cup (cooked)
- Bulgur: 8g per cup (cooked)
- Farro: 6g per cup (cooked)
- Popcorn: 3.5g per 3 cups (air-popped)
The Refined vs. Whole Grain Difference
The refining process strips away the bran and germ — the parts of the grain that contain almost all the fiber. White rice, white pasta, and white bread have less than 1g of fiber per serving. Switching to their whole-grain counterparts triples or quadruples your intake instantly.
How to Make the Switch
- Breakfast: Steel-cut or rolled oats instead of sugary cereals.
- Lunch: Whole grain bread or wraps instead of white.
- Dinner: Brown rice, quinoa, or barley instead of white rice.
- Snacks: Air-popped popcorn instead of chips.
- Pasta: Whole wheat or legume-based pasta (chickpea pasta has 8g+ per serving).
The 10% Rule
When buying bread, aim for at least 3–4g of fiber per slice. A good rule: the fiber content should be at least 10% of the total carbohydrates.
